A macro calculator converts a calorie budget into grams of protein, carbohydrate, and fat. Those three nutrients supply most dietary energy. Tracking them helps match food choices to fat loss, maintenance, or muscle gain goals.

How to Use This Macro Calculator
From Body Stats mode estimates BMR with Mifflin St Jeor, multiplies by activity for TDEE, then applies your goal surplus or deficit. From Calories mode starts from a calorie number you already know. Choose a preset ratio, custom percents, or protein grams per kilogram, then set meals per day for an even split. Defaults load so targets appear as soon as the page opens.
Read protein, carbs, and fat in the hero chips. Use the donut and bars for the calorie share, and the meal table for per sitting targets. Export CSV if you track in a spreadsheet or food log.
How to calculate macros for weight loss
Estimate maintenance, subtract 250 to 500 kcal, keep protein high enough to support lean mass, then assign remaining calories to carbs and fat you can stick with. Recheck macros after meaningful weight change.
Cutting vs bulking macros
Cutting usually pairs a calorie deficit with higher protein percent. Bulking raises total calories; carbs often rise to support training. Fat should not fall so low that hormones and food quality suffer. Preferences matter as long as totals are consistent.
Example: a 2,400 kcal maintain day at 30/40/30 is 180 g protein, 240 g carbs, and 80 g fat. A 500 kcal cut to 1,900 kcal at 40/30/30 becomes about 190 g protein, 143 g carbs, and 63 g fat. Protein grams can stay similar while carbs take most of the cut.
Meal timing notes
Even meal splits keep planning simple. You can still move carbs toward training sessions and keep protein fairly steady across the day. The calculator divides totals evenly; rearrange plates to match your schedule without changing daily sums.
Worked calorie example
Target 2,000 kcal with a balanced 30/40/30 split. Protein calories = 600, so protein = 150 g. Carb calories = 800, so carbs = 200 g. Fat calories = 600, so fat = 67 g. Across four meals that is about 38 g protein, 50 g carbs, and 17 g fat per meal.
Common mistakes
- Using percents that do not add to 100
- Setting protein very low during a large deficit
- Ignoring that fiber still counts within carbohydrate grams on labels
- Changing macros every day without a clear reason
